Is Cacao Good for You? Cacao Powder Benefits and How Much per Day
Short answer: unsweetened cacao powder is a concentrated plant food: USDA lists 37 g of fibre, 499 mg of magnesium and 13.9 mg of iron per 100 g, plus caffeine and theobromine. Its best-studied compounds are cocoa flavanols. The European Food Safety Authority (EFSA) concluded that 200 mg of cocoa flavanols a day help maintain normal blood flow, but a large trial of cocoa extract did not significantly reduce total cardiovascular events, and the US FDA calls the evidence for a heart-disease claim very limited. How the powder is processed matters too: alkalised (Dutch-process) cocoa keeps far fewer flavanols than natural cocoa.

Cacao powder nutrition, per tablespoon
One tablespoon of unsweetened cocoa powder (5.4 g in USDA's measure) gives about 2 g of fibre and 27 mg of magnesium, with very little sugar or fat.
| Nutrient (USDA, unsweetened cocoa powder) | Per 100 g | Per tablespoon (5.4 g)* | % Daily Value per tablespoon* |

| Theobromine | 2,060 mg | 111 mg | — |
*Per-tablespoon values and % Daily Values are calculated by us from USDA's per-100 g figures and Health Canada's Daily Values for adults and children 4 years and older (fibre 28 g, magnesium 420 mg, iron 18 mg, potassium 3,400 mg). USDA's caffeine and theobromine values come from a single analysed sample, so treat them as approximate.

Cacao powder benefits: what the evidence says
The benefit with the strongest official backing is narrow: EFSA accepts that cocoa flavanols help maintain normal blood flow at 200 mg a day; claims beyond that are not established.
- EFSA (2012): after reviewing the human studies, EFSA's nutrition panel concluded that cocoa flavanols "help maintain endothelium-dependent vasodilation, which contributes to normal blood flow". To get that effect, 200 mg of cocoa flavanols should be consumed daily, an amount EFSA says could come from 2.5 g of high-flavanol cocoa powder or 10 g of high-flavanol dark chocolate, as part of a balanced diet.
- The COSMOS trial (2022): 21,442 older US adults took a cocoa extract supplement (500 mg of flavanols a day) or a placebo for a median of 3.6 years. The supplement did not significantly reduce total cardiovascular events; deaths from cardiovascular disease were 27% lower, a secondary result the authors say needs more research (Sesso et al., American Journal of Clinical Nutrition, 2022).
- US FDA (2023): the FDA allows a qualified claim that cocoa flavanols in high-flavanol cocoa powder (at least 4% naturally conserved cocoa flavanols) may reduce the risk of cardiovascular disease, stating that the scientific evidence is very limited. The FDA says the claim does not apply to regular cocoa powder, foods made with it, or chocolate.
In short: cocoa flavanols are a real subject of research, the effect EFSA accepts is specific, and ordinary cocoa powder is not the same as the high-flavanol powders used in those studies. No cocoa product treats or prevents disease.

How much cacao powder per day?
We found no Canadian daily recommendation for cacao powder. The only official figure is EFSA's 200 mg of cocoa flavanols a day, which EFSA links to 2.5 g of high-flavanol cocoa powder, a little under half a tablespoon by USDA's measure.
The catch is that flavanol content varies widely from one powder to another. In a survey of commercial cocoa powders, natural powders averaged 34.6 mg of total flavanols per gram, while heavily alkalised powders averaged 3.9 mg per gram (Miller et al., Journal of Agricultural and Food Chemistry, 2008). So the same spoonful can deliver very different amounts.
Two other numbers to keep in mind if you use cocoa powder every day:
- Caffeine: about 12 mg per tablespoon, by USDA's figures. Health Canada's maximum daily caffeine intake is 400 mg for adults; 300 mg for people who are pregnant, planning a pregnancy or breastfeeding; and 2.5 mg per kg of body weight for children and adolescents.
- What you add to it: a tablespoon of unsweetened powder has about 0.1 g of sugar, so the sugar in a cocoa drink or dessert comes from the recipe. See how much sugar is in dark chocolate.
Natural vs Dutch-process cocoa powder
Natural cocoa powder keeps more flavanols; Dutch-process (alkalised) cocoa trades some of them for enhanced colour, a smoother flavour and better solubility.
| Cocoa powder (Miller et al., 2008) | Extractable pH | Average total flavanols |
|---|---|---|
| Natural | 5.3–5.8 | 34.6 mg/g |
| Lightly alkalised | 6.50–7.20 | 13.8 mg/g |
| Medium alkalised | 7.21–7.60 | 7.8 mg/g |
| Heavily alkalised | 7.61 and higher | 3.9 mg/g |
The study found that flavanols fall in a straight line as the pH of the powder rises. Alkalising, usually with potassium carbonate, lowers acidity, increases solubility, enhances colour and smooths flavour (BCcampus, Understanding Ingredients for the Canadian Baker). To know which kind you are buying, check the ingredient list: an alkali such as potassium carbonate means the cocoa has been alkalised.
Can you eat raw cacao?
Not as raw beans: raw, unroasted cacao beans are an agricultural product that must be roasted and processed before they are eaten.
The product pages of our Sur del Lago and Ucayali beans carry exactly that warning. Our cacao nibs note that, because of natural harvesting, small pieces of shell, branches or stones may be present and should be removed before eating the nibs as they are. If you want to start from the bean, our guide on how to roast cacao beans covers the process.
For producers: choosing cacao for your products
If you make chocolate, drinks or baked goods, the form of cacao you choose decides what ends up in your product: how much sugar, what kind of cocoa powder and how much processing.

How AI can help your production
If you sell cocoa drinks or baked goods, give an AI assistant the Nutrition Facts or technical sheet of each ingredient and your recipe by weight, and ask it to draft the nutrient totals per serving. Use the draft to compare recipe options, for example natural versus alkalised cocoa or less added sugar, before you send the final recipe for a proper nutrition analysis. It can also keep your supplier sheets and allergen lists organised in one place.
AI organises the information; tasting and the final decision stay with your chef.
